How to use it
- Mix 3 g (1 level scoop) into 200–300 ml of water, juice or your protein shake.
- Take it once daily, at any time — consistency matters far more than timing.
- Take it on rest days too. You are maintaining saturation, not fuelling a session.
- Without a loading phase, expect roughly 28 days at 3 g a day before muscle stores are saturated.
- Drink enough water through the day. Creatine draws water into muscle cells.
Who it suits
- Anyone doing repeated high-intensity efforts — lifting, sprinting, HIIT, football, badminton, combat sports
- Vegetarians especially. Dietary creatine comes almost entirely from meat and fish, and a 2003 trial measured vegetarians at 117 mmol/kg of muscle creatine against 130 mmol/kg in omnivores
- Anyone who wants the best-evidenced supplement in sports nutrition at one of the lowest costs per serving
- People already eating enough protein who want a genuine second supplement
Who should skip it
- Anyone with existing kidney disease, or who is pregnant or breastfeeding — the evidence base does not cover these groups, so ask a doctor
- People whose training is purely steady-state endurance. Creatine works on a different energy system
- Anyone expecting a same-day effect. Nothing is noticeable in week one
- People not yet eating enough protein — fix that first, it matters more
Common questions
Do I need a loading phase?
No. Loading with roughly 20 g a day split into four doses for 5–7 days saturates muscle stores faster, but 3 g a day reaches the same saturation in about 28 days. Loading is a speed choice, not a results choice, and high doses give some people stomach cramping.
Do I need to cycle off creatine?
No. The ISSN position stand found no evidence that cycling provides any benefit. Stopping simply lets your muscle stores drift back toward baseline, undoing the saturation you spent weeks building.
Will creatine make me gain weight?
Most people gain roughly one to two kilograms in the first few weeks. That is water drawn into the muscle cells, not fat, and not the puffy under-the-skin look people mean by bloating.
Does creatine affect the kidneys?
In people with healthy kidney function, published reviews have found no evidence of renal damage at studied doses. Creatine does raise serum creatinine — it is creatine’s breakdown product — which can make a routine kidney panel look abnormal without anything being wrong. Tell your doctor you take it before a blood test.
What does micronised mean?
The particles have been milled smaller, so the powder dissolves more completely and leaves less grit at the bottom of the glass. It is the same creatine monohydrate, in a finer grind.
